Aspire Plant-Based Fueling
Plant-based runners do well when meals are built on purpose instead of hoping the protein works out.
Plant-based running nutrition works when protein, iron, calcium, and recovery foods show up consistently across the whole day.
Plant-based runners need structure, not a perfect menu.
Do this:
Try this week: Name one breakfast, one lunch, and one after-practice meal, then eat them all week.
Not true: plant-based runners cannot get enough protein. They can, if the beans and tofu show up.
Start with the food category. Tap a package for one recognizable brand example, then swap within the category for access, tolerance, culture, budget, and allergens.

| Meal | Carb Base | Protein Anchor | Extra |
|---|---|---|---|
| Breakfast | Fortified oatmeal or cereal | Soy milk, yogurt, nuts | Fruit for vitamin C |
| Lunch | Wrap, rice, or pasta | Beans, tofu, lentils, cheese | Leafy greens |
| Recovery | Smoothie or grain bowl | Soy milk, yogurt, legumes | A banana |
| Dinner | Rice, potatoes, pasta | Tofu, lentils, eggs, beans | Fortified grains |

Plant proteins spread across the day cover muscle repair for most athletes; soy stands alone, and beans with rice or peanut butter with bread complete each other within the day.
Plant iron is absorbed poorly on its own; vitamin C in the same meal improves uptake, while tea or coffee taken with the meal reduces it.
Unfortified plant foods contain no B12, so a strict vegan athlete needs a plan built with a physician and sports dietitian, not a guess in the supplement aisle.
When to use this
An athlete tells you they have gone vegetarian or vegan, or a plant-based runner shows up flat and you suspect the plate rather than the training.

Choose one action from this sheet, write when it will happen, and name the person who owns it.
Done looks like: The next step is written, specific, and physically possible this week.
Advanced lab
The sheet names the watch nutrients. The repeatable meal pattern and pairing rules that help a plant-based week cover them are here.
These are food-based planning patterns, not prescriptions. A plant-based athlete with ongoing fatigue, a low ferritin history, or shrinking food variety should be individualized with a sports dietitian.
Where to go next
From one handout to a repeatable team system
Coach: Open the matching week, deliver the team talk, assign the staff owner, and verify the written action.
Family: Send the editable family message, share the handout, and keep the same next action visible in the family portal.
