The 30-second answer
The shorter the gap, the simpler the fuel. In a short turnaround, prioritize familiar carbohydrate, fluid, and food the athlete already tolerates. With a longer gap, add a little protein and more total food. Save a full meal for a window that gives the athlete enough time to digest it.

Identify water refill, restroom, food storage, cooler ownership, and allergy procedures before departure.
Choose by the time available
- For a short turnaround: applesauce, banana, pretzels, crackers, dry cereal, fruit snacks, or a familiar sports drink during a long or hot event.
- With more time: yogurt, chocolate milk, half a sandwich, cheese and crackers, or a small bagel.
- For a long gap: a familiar meal or substantial snack with carbohydrate, protein, fluid, and enough time to settle.
What a coach can say
“We have [time] between sessions. Bring two familiar options: one quick carbohydrate and one more substantial snack if time allows. Do not test a new product today. We will publish the water, refill, storage, and allergy plan before we leave.”
What to avoid
- Do not introduce a new gel, powder, drink, or food on competition day.
- Do not use food as a reward or make the backup snack bin conditional on performance.
When general guidance stops
An athlete with a medical diet, food allergy, diabetes, recurrent vomiting, heat-illness symptoms, or another health condition needs the individual plan established by the family, school, and treating professionals.
